Hydration
 
Everyone knows just how important hydration is to essential metabolic processes, but just how important is hydration to performance athletes?  Think on this:
  • At just 1% dehydration, you are looking at a performance hit of up to 10-12%.  For a 75kg athlete, this is a 750mL loss.  
  • 2% dehydration have affect short/long term memory and slow reaction times
  • Increased protein intake (remember last week? ) requires an increased need for hydration for both metabolism and clearance of ammonia/BUN.
What about "drinking to thirst"?  Thirst is a symptom of dehydration, and a survival mechanism; when this kicks in we are already at about 2% dehydration. 
 
Does food play a role in hydration?  Yes, most definitely: 20-25% of our water intake comes from whole food.  Add these water & nutrient dense food to your intake:
  • Celery: 96% water; contains Na, K, Mg, Ph, Fe, Zn
  • Watermelon 95% water; contains vitamin C (high in fructose, keep it PWO!)
  • Bell Peppers, 92% water, contains vitamin C
  • Cucumber: 95% water, contains Ca, Mg, K
  • Cantaloupe: 90% water, contains K
Drink H2O frequently, and often; ½ BW in ounces daily.(165lbs=90oz=2655mL).  Track your own intake, see where you are at, and add nutrient dense, high-water content whole foods for optimal performance.

Interesting......

Pepperdine University did some metabolic research on some elite crossfitters.  Something that I found really interesting was on average, after a high intensity workout in the 15-20 min range, your metabolism stayed at a high level for nearly 2 hours after the workout.  And the energy source for the high metabolism rate was mainly fat.

Why does lactic acid build up in muscles? And why does it cause soreness?




Stephen M. Roth, a professor in the department of kinesiology at the University of Maryland, explains.
As our bodies perform strenuous exercise, we begin to breathe faster as we attempt to shuttle more oxygen to our working muscles. The body prefers to generate most of its energy using aerobic methods, meaning with oxygen. Some circumstances, however, --such as evading the historical saber tooth tiger or lifting heavy weights--require energy production faster than our bodies can adequately deliver oxygen. In those cases, the working muscles generate energy anaerobically. This energy comes from glucose through a process called glycolysis, in which glucose is broken down or metabolized into a substance called pyruvate through a series of steps. When the body has plenty of oxygen, pyruvate is shuttled to an aerobic pathway to be further broken down for more energy. But when oxygen is limited, the body temporarily converts pyruvate into a substance called lactate, which allows glucose breakdown--and thus energy production--to continue. The working muscle cells can continue this type of anaerobic energy production at high rates for one to three minutes, during which time lactate can accumulate to high levels. A side effect of high lactate levels is an increase in the acidity of the muscle cells, along with disruptions of other metabolites. The same metabolic pathways that permit the breakdown of glucose to energy perform poorly in this acidic environment. On the surface, it seems counterproductive that a working muscle would produce something that would slow its capacity for more work. In reality, this is a natural defense mechanism for the body; it prevents permanent damage during extreme exertion by slowing the key systems needed to maintain muscle contraction. Once the body slows down, oxygen becomes available and lactate reverts back to pyruvate, allowing continued aerobic metabolism and energy for the body¿s recovery from the strenuous event. Contrary to popular opinion, lactate or, as it is often called, lactic acid buildup is not responsible for the muscle soreness felt in the days following strenuous exercise. Rather, the production of lactate and other metabolites during extreme exertion results in the burning sensation often felt in active muscles, though which exact metabolites are involved remains unclear. This often painful sensation also gets us to stop overworking the body, thus forcing a recovery period in which the body clears the lactate and other metabolites. Researchers who have examined lactate levels right after exercise found little correlation with the level of muscle soreness felt a few days later. This delayed-onset muscle soreness, or DOMS as it is called by exercise physiologists, is characterized by sometimes severe muscle tenderness as well as loss of strength and range of motion, usually reaching a peak 24 to 72 hours after the extreme exercise event. Though the precise cause of DOMS is still unknown, most research points to actual muscle cell damage and an elevated release of various metabolites into the tissue surrounding the muscle cells. These responses to extreme exercise result in an inflammatory-repair response, leading to swelling and soreness that peaks a day or two after the event and resolves a few days later, depending on the severity of the damage. In fact, the type of muscle contraction appears to be a key factor in the development of DOMS. When a muscle lengthens against a load--imagine your flexed arms attempting to catch a thousand pound weight--the muscle contraction is said to be eccentric. In other words, the muscle is actively contracting, attempting to shorten its length, but it is failing. These eccentric contractions have been shown to result in more muscle cell damage than is seen with typical concentric contractions, in which a muscle successfully shortens during contraction against a load. Thus, exercises that involve many eccentric contractions, such as downhill running, will result in the most severe DOMS, even without any noticeable burning sensations in the muscles during the event. Given that delayed-onset muscle soreness in response to extreme exercise is so common, exercise physiologists are actively researching the potential role for anti-inflammatory drugs and other supplements in the prevention and treatment of such muscle soreness, but no conclusive recommendations are currently available. Although anti-inflammatory drugs do appear to reduce the muscle soreness--a good thing--they may slow the ability of the muscle to repair the damage, which may have negative consequences for muscle function in the weeks following the strenuous event.

Significance

Your body does not have an infinite supply of glycogen. If your glycogen levels are too low to supply the energy needs of your muscles, your body will resort to breaking down cellular tissue. Glycogen depletion causes an intensity of muscle fatigue that increases your risk of injury, as fatigued muscles do not protect joints as well as muscles in a normal state. Also, glycogen depletion hampers the immune system. Glycogen depletion can happen as a result of intermittent, as well as continuous, exercise.

Overtraining

Strenuous exercise causes small tears in muscle tissue. During rest periods between workouts, your body works to repair stressed muscles by restoring glycogen and enzymes and strengthening blood vessels, writes Mark Jenkins, M.D. Without adequate rest, your performance will level off or even decline. In serious cases of overtraining, athletes have become afflicted with symptoms such as fatigue, depression and elevated stress hormone levels. Also, low glycogen levels can cause symptoms of hypoglycemia to manifest during a workout.

From our group, in their perspective age divisions, we had a 21st out of 24, 3rd out of 20, 6th out of 24, 14th out of 46, 7th out of 29, and a tied for 1st out of 29th........

Not too shabby considering none of us would classify ourselves as "runners" but rather just trying to be as fit as possible.  Nice job! It is fun to be around people who care about fitness.

Peach Days

Box Elder Elite Fitness represented well in the peach days 10k.  Many great runs especially for hardly ever running more than a mile at a time.  Nice Job!  I have had this thought many times: "Would you rather be able to run a 10k in 38:00 and only have enough strength to do 1 pull up as most of those extreme runners do or would you like to run it under 50:00 and be able to do 50 pull ups.  For me personally I would much rather be able to do the latter.  Fitness to me is just not running really fast but rather, running fast enough while still having the functional strength to perform well in other modalities.  I will add a link to the results as soon as they are posted.

Experiment

So we did a fun little experiment over the weekend, it went something like this:

It was interesting to see people who could do the first round no problem and then at a rapid rate get slower and slower.  You are without question going to get slower but the challenge is to not slow down dramatically.  That would be a great definition of fitness.  To be able to perform the task multiple times with close to the same power output.  And then after you have accomplished that, still have something in the tank to do the final minute and do it well.........


Squatting

The squat is probably one of if not the most important exercises that we do and needs to be done properly.  When done properly there is almost nothing else better.

Studies abound that caution against drinking diet soda
While sipping diet soda seems harmless, especially in the context of a generally healthy life, a surprising number of substantial studies show the opposite, that drinking Diet Coke and Aspartame can greatly interfere with your health.
As Dr. Helen Hazuda, professor of medicine at University of Texas Health Science Center at San Antonio, found last year, “[Diet soda] may be free of calories, but not of consequences.” And she wasn’t talking about the caffeine.
Interpreting the data of two studies, Dr. Hazuda pointed out that it caused a blood sugar spike in mice, and suggested that diet sodas may inhibit the signal that tells you when you’re full.
Here are 6 more reasons to give up diet soda:
1. It messes with your skin. Diet Coke lowers your pH levels, which can cause acne, and zap you of radiance. We need a high level of alkalinity for our bodies to be healthy and expressed in our glowing complexion, explains Dr. Jeanette Graf, author of Stop Aging, Start Living: The Revolutionary 2-Week pH Diet. As Dr. Graf told us recently, “If there’s one thing you should never consume, it’s soda. Soda is an extreme acid-forming substance which will lower your pH level dramatically.”
2. It alters your mood. The mood-food connection is ever-rising, and Aspartame in Diet Coke can really do a doozey on those with anxiety, depression, and bipolar disorder. Aspartame is also on an EPA list of potentially dangerous chemicals contributing to neurotoxicity, right under Arsenic. So that’s kind of saying it could alter your brain, too.
3. Weight gain and belly fat. Ironically, we actually gain weight from Diet Coke. In two studies conducted by the School of Medicine at The University of Texas Health Science Center San Antonio, those “who said they consumed two or more diet sodas a day, experienced waist circumference increases that were 500 percent greater than those of non-users.”
4. It causes diabetes and heart disease. When waist circumference (belly fat) increases, this contributes to diabetes and heart disease, which a 2010 study in the Journal of General Internal Medicine confirmed.
5. It makes your kidneys sluggish. Diet soda may interfere with the kidneys, found the Harvard Nurse’s Study, which reported a 30% drop in kidney function with just two servings of diet soda each day.
6. Aspartame’s been linked to cancer. A lot. Aspartame is “generally recognized as safe” by the FDA while substantial data has shown its link to cancer. The Center for Science in the Public Interest (CSPI) cautions against Aspartame because it’s poorly tested, and contains three well-recognized neurotoxins. Aspartame was found to increase cancer risk if exposure begins in the womb, reported a study at the Cesare Maltoni Cancer Research Center. And various studies have linked lymphoma and tumors in rats. And beware the BPA of cans and caramel coloring, reports Grist.
Kind of takes the fizz out of it, right?

----If you cannot do a muscle up, add 20 to each pull ups and dips.  A box dip can be substituted for ring dips but the number needs to be doubled.

Training

 Last Friday I woke up at 3:55 in the morning to go run my "leg" of the Ogden Marathon Relay......The original plan was to run 5 miles and then give encouragement to my wife who is in training for a half marathon.  The first 5 miles felt really good, so I thought I would stay with her to run the next leg so we could both end up doing 10.  I have not ran more than a mile at a time in over two years but I have been training every day trying to break into different metabolic pathways.  And so we got to 10 and figured this would be the one time in my life I actually ran a half marathon so we just kept going.  I realize 2 hours and 6 minutes is not the fastest half marathon time of all time and according to Erin, at the aid stations after mile 11 and 12 I was a ravage beast, but consider that I never run more than 2 miles a week and it is proof that this type of training can prepare you for just about anything.  Oh and for the record my wife was amazing and if it had not been for her, I would have quit with 5.
